    Jeff’s Simple & Effective Leg Day

    A productive leg day doesn’t need endless exercises or complicated techniques.

    Jeff’s approach is built around the fundamentals: prepare with purpose, train every major lower-body muscle group, execute quality reps, and finish with steady cardio.

    Here’s the complete session.

    Pre-Training: Set the Tone

    30 Minutes Before Training

    During Training

    The Workout

    1. Leg Extensions

    4 sets × 12–15 reps

    Leg extensions begin the session by isolating the quadriceps and preparing the knees and surrounding muscles for heavier compound work.

    Use a controlled tempo:

    • Lift without swinging
    • Fully shorten the quads at the top
    • Pause briefly
    • Lower the weight under control

    The goal is to create tension—not simply move the heaviest weight possible.

    2. Linear Hack Squats

    4 sets × 8–12 reps

    With the quads activated, move into the session’s primary compound exercise.

    Linear hack squats allow you to train the quads, glutes, and adductors while working from a supported position. Keep your back firmly against the pad and use the deepest range of motion you can control without allowing your hips or lower back to shift.

    Drive through the entire foot and avoid bouncing out of the bottom.

    Choose a weight that makes the final few reps challenging while still allowing clean execution.

    3. Single-Leg Press

    3 sets × 8–12 reps per leg

    Single-leg presses train each side independently, making it harder for the stronger leg to compensate for the weaker one.

    Position your foot where you can maintain control through a comfortable range of motion. Lower the platform slowly, keep the knee tracking with the toes, and drive through the midfoot.

    Complete every rep on one side before switching legs.

    4. Lying Leg Curls

    4 sets × 8–12 reps

    Now shift the focus toward the hamstrings.

    On lying leg curls, keep your hips pressed into the pad and avoid lifting your torso to create momentum. Curl the pad toward your glutes, squeeze the hamstrings, and control the return.

    If your hips begin rising, the weight may be too heavy.

    The hamstrings respond to tension and execution—not rushed repetitions.

    5. Romanian Deadlifts

    4 sets × 8–12 reps

    Romanian deadlifts train the hamstrings and glutes in a lengthened position.

    Begin with a slight bend in the knees. Push the hips backward while keeping the weight close to your legs and your spine neutral. Descend until you feel a strong hamstring stretch without losing position.

    Then drive the hips forward and stand tall.

    This is a hip hinge, not a squat. The hips should travel backward while the knees remain relatively stable.

    6. Seated Calf Presses

    4 sets × 8–12 reps

    Finish the resistance portion by giving the calves the same intentional execution as every other muscle group.

    Lower the heels into a controlled stretch, press through the balls of the feet, and reach a complete contraction at the top.

    Avoid bouncing or cutting the range of motion short. A short pause at both ends of the repetition keeps the tension where it belongs.

    The Finisher: Treadmill Cardio

    30 minutes

    Finish with 30 minutes on the treadmill at a sustainable pace.

    The objective is not to undo the lifting session or exhaust yourself completely. Use cardio to increase your total activity, support conditioning, and reinforce the discipline of finishing the entire plan.

    Adjust the speed and incline to your current fitness level. You should be working, but still able to maintain the pace for the full 30 minutes.
